Structuring a Training Week Around TSS

Training Stress Score (TSS) is only useful if you act on it deliberately. A weekly TSS total tells you how much work you did; the shape of the week — which days carry load, which days allow recovery — determines whether that work produces fitness or fatigue.

This chapter covers how to build a week that delivers consistent stress, protects recovery, and fits around real life.

Why Weekly TSS Distribution Matters

Two athletes can both log the same weekly TSS and have completely different outcomes. One rides five moderate days and absorbs the load cleanly. The other stacks three brutal sessions back-to-back, digs a hole, and spends the rest of the week surviving rather than adapting.

The nervous system, muscles, and hormonal systems all need time to process hard efforts. Distribute TSS poorly and you accumulate fatigue faster than fitness. Distribute it well and each hard session lands when you're capable of executing it properly.

The goal is controlled stress followed by controlled recovery — repeated week after week.

The Hard/Easy Architecture

The most reliable weekly structure alternates high-TSS days with low-TSS days. This is not a new idea, but it is frequently ignored in practice because easy days feel unproductive.

A functional weekly architecture looks like this:

  • Hard day — threshold, VO2max, or long endurance work; high TSS
  • Easy day — zone 1–2 only, active recovery or complete rest; low TSS
  • Hard day — second quality session
  • Easy day — recovery
  • Long day — aerobic endurance ride; moderate-to-high TSS
  • Easy day — short spin or rest
  • Optional easy day — dependent on weekly target and current fatigue

This alternating pattern prevents cumulative fatigue from compounding across consecutive days. If you feel the urge to push on an easy day, check your acute training load first.

Setting a Realistic Weekly TSS Target

Weekly TSS targets should scale with your training history, available time, and current fitness level. There is no universal number, but there are useful reference bands:

  • Entry-level or returning riders — building load tolerance, prioritise consistency over volume
  • Intermediate riders — able to handle multi-day stress with proper recovery
  • Advanced riders — high chronic load, require structured periodisation to avoid stagnation

Rather than chasing an arbitrary weekly number, anchor your target to your Chronic Training Load. A sustainable weekly TSS sits in a range that raises CTL gradually — roughly one to two CTL points per week during a build phase. Trying to spike CTL faster than that is the most common cause of overreaching.

Use the FTP estimator to confirm your FTP is current before calculating TSS. An outdated FTP inflates or deflates every TSS figure you generate, making weekly planning meaningless.

Placing Your Hard Sessions

Hard sessions need to be earned and protected. That means:

Earned — you arrive at a hard session with adequate recovery. If your legs are still heavy from two days ago, the session will underdeliver and the TSS you accumulate will come at a disproportionate fatigue cost.

Protected — the day after a hard session is easy. No exceptions for "just a short tempo." The adaptation from a hard session happens during recovery, not during the session itself.

For most riders with weekday time constraints, Tuesday and Thursday work well as hard days, with Saturday as the long ride. This creates natural recovery buffers on Monday, Wednesday, and Friday, and leaves Sunday for a second easy-to-moderate ride or full rest.

If your schedule forces consecutive hard days — a training camp, a sportive weekend, a race block — plan for an extended recovery period afterward. Two hard days back-to-back is manageable occasionally; it is not a weekly structure.

The Long Ride and Its TSS Weight

For endurance cyclists, the weekend long ride typically contributes the largest single TSS of the week. It deserves careful positioning.

Ride too hard on the long ride and you compromise the following week's opening sessions. Ride it at the right intensity — predominantly zone 2 with controlled efforts — and it builds aerobic base without creating excessive acute fatigue.

A common error is treating the long ride as a race effort. The point is duration and fat oxidation, not intensity. A four-hour zone 2 ride generates meaningful TSS and significant aerobic adaptation without the recovery debt that a hard group ride or unsanctioned KOM effort creates.

Managing TSS Across a Four-Week Block

Weekly TSS should not be flat week after week. A structured block builds load across three weeks, then reduces it in a recovery week:

  • Week 1 — moderate load, establish the pattern
  • Week 2 — increase TSS by adding volume or intensity
  • Week 3 — peak load for the block
  • Week 4 — recovery week, reduce TSS significantly, let CTL consolidate

The recovery week is where adaptation crystallises. Skipping it in favour of more training is the single most common mistake among self-coached athletes who plateau or pick up overuse injuries.

During recovery weeks, keep session frequency but cut duration and eliminate high-intensity work. TSS drops, fatigue clears, and you enter the next block fresher and stronger.

Adjusting for Life

Training plans rarely survive contact with a real week. Work travel, poor sleep, illness, and family commitments all affect what you can absorb.

When life compresses your week, prioritise in this order:

  1. Keep the hard sessions, shorten them if necessary
  2. Cut easy days first — dropping a zone 1 spin costs almost nothing
  3. Never add intensity to compensate for missed volume — the instinct to "make up" lost training is almost always wrong

If you miss more than two days of a planned week, treat the rest of that week as a recovery week and restart the block. Trying to cram skipped TSS into remaining days creates the stacked-load problem described earlier.

Tracking What You Build

Structuring by TSS only works if you track consistently. Log every ride, even the easy ones. Review your Performance Management Chart weekly to see whether CTL is trending in the right direction and whether acute fatigue (ATL) is spiking beyond a manageable level relative to chronic load.

The ratio between fatigue and fitness — your Training Stress Balance — tells you whether you're ready to train hard or need to back off. A deeply negative TSB before a key session is a warning, not a badge of dedication.
